Satuday 5th of August

AM
Rest.

PM
*30 min easy running.
*Strides - on grass.
*20x 60 m with 60 m slow jog.
*Circuits.
*15 min easy running.

*More of a fast session than a lactate session. Not forceful running either. It felt good and like a meaningful session. I pushed backwards against the track - getting big - when accelerating instead of bending over and lifting legs in front of me.

A good period of work and I agree with your analysis. I think that it shows you need much more work around 47 and probably 8-10x400s with 200 jog in 63 and something like 6x600s in 94 with 800 jog to become fluid at that speed then move to 46.5 and so on. Only repeated specific work will make the change. You could also try loads of 200s in 30/31 with 100m recoveries to see if this also helps the change.

Add some more sets of short runs at various lactate levels, high speed cruising work with walk back rests and some very high speed repetition work with very long rests for 800 and you have the rest of the season to gain a standard on which to sit for the winter...

Easy really
